Why Cycling Training Zones Matter More Than More Data
Cycling training zones are structured intensity ranges, usually based on Functional Threshold Power, that organize your rides into purposeful efforts so you can build aerobic endurance, improve high-intensity performance, and recover smarter instead of guessing how hard to ride each day.
If your rides are a mix of random efforts, you are training, but you are not directing that training. Power-based cycling training zones give names and targets to different types of work—like an easy zone 2 endurance ride or a focused threshold session in zone 4—so each workout has a clear job. Interval training zones 4, 5, and 6 are where you place most high-intensity intervals, while zones 1 to 3 cover recovery and steady endurance. The point is not to chase more metrics; it is to use a simple framework so that when you get on the bike, you know whether today is about longevity, speed, or power—and ride accordingly.

FTP Power Zones: The Backbone of Structured Effort
Functional Threshold Power (FTP) is the anchor that turns raw power numbers into practical cycling training zones. FTP is the average power you can hold for about an hour, and once you know it, you can set FTP power zones that line up with clear physiological targets. According to Andrew R. Coggan, the commonly used zone model is based on FTP and threshold heart rate, not maximum values. That means if your FTP is 200 watts and your heart rate at that effort is 170 beats per minute, 200 watts and 170 beats per minute represent 100 percent for your zones.
This is why guessing zones without an FTP makes training fuzzy. When an interval plan calls for threshold work, it often means riding around 91 to 105 percent of your FTP. Without that reference, you are either undercooking efforts and staying in comfort, or overcooking them and burning out. Power is the work you are doing on the bike; heart rate and perception are responses to that work. Treat FTP as your personal performance reference point, then build your interval training zones around it so every watt has context.
Zone 2 Cardio Training: The Boring Ride That Makes You Strong
Zone 2 cardio training is where most riders should spend most of their weekly volume, because it builds a large aerobic base with low recovery cost. Zone systems define zone 2 as steady aerobic work below the point where breathing becomes clearly laboured, at a pace you could repeat for a long time. One practical cue is the talk test: you should be able to speak in full sentences during these rides. If you can only manage a few words, you are creeping into higher intensity and should ease off.
Steady easy work lets your heart, blood vessels, and working muscles adapt to regular sustained effort, which is what makes a moderate pace feel normal a few months later. Zone 2 is not a magic fat-loss trick and it does not replace harder training; it is a repeatable intensity that supports aerobic fitness while staying gentle enough to ride often. Most fitness-focused plans lean heavily on zone 2 because endurance rides in this zone help you ride longer and form the base that makes your higher zones more effective.

High-Intensity Interval Training Zones: Zones 4, 5, and 6
If you want to climb faster, time trial harder, or respond to attacks, interval training zones 4, 5, and 6 are where the decisive work happens. Zone-based training gives these efforts structure so they are hard enough to drive adaptation without dissolving into chaos. Zone 4, often called threshold, is the intensity where lactate builds faster than you can clear it, and intervals here teach your body to buffer lactate better, raising your capacity for work. This level of training translates well to time trials, century rides, gravel races, and long-course triathlons because those events demand long, steady efforts near threshold rather than all-out sprints.
Above threshold, zone 5 intervals focus on shorter, harder efforts, while zone 6 pushes into very high-intensity sprints. A typical cycling workout structure might start with 10 to 20 minutes easy in zones 1 to 2, then alternate blocks of work and recovery in a specific zone, before cooling down again in zones 1 to 2. For example, for zone 4 you might ride 10 minutes in zone 4 followed by 5 to 8 minutes in zone 1, repeated two to three times; for zone 5, three minutes in zone 5 followed by five minutes in zone 1 for five to eight rounds; and for zone 6, 30 seconds in zone 6 with 5 to 10 minutes in zone 1 for several rounds.
Turning Zones into Purposeful Cycling Workout Structure
Once you understand what each zone is for, the goal is not to hit every zone every ride, but to match the zone to the purpose of the day. To build fitness, many rides should feature zone 2 endurance work that helps you ride longer and accumulate aerobic volume. Then you layer in one to three days a week where your focus shifts to zone-based interval training in zones 4, 5, or 6, depending on whether you are targeting threshold, shorter high-intensity efforts, or all-out sprints.
This makes workouts more purposeful: a weekend long ride labelled “zone 2 endurance” has a different mission from a midweek session that “focuses on improving zone 4, your threshold.” When you follow a guide that shows how to structure intervals within those zones, your interval workouts start working for you instead of against you.
