A Real-World 4-Week Watts Cycling Training Plan

With FTP and zones locked in, you can run a simple four-week power-based training block to build fitness for big rides. This plan mixes zone 2 endurance, threshold intervals, and VO2 work so you grow both your diesel engine and your top-end power. Using power zones keeps each ride honest, especially when group pace, weather, or fatigue might otherwise push you off target.

Hilly endurance or group rides in zone 2 should sit around 50 to 70 percent of your FTP. These are your “Goldilocks” sessions: not too easy, not too hard. Threshold intervals focus on zone 4 and are designed to grow your engine for harder efforts. A common workout is: warm up 10 to 20 minutes in zones 1–2, then complete 2 to 3 rounds of 10 minutes in zone 4 followed by 5 to 8 minutes in zone 1, then cool down 5 to 15 minutes.

Max aerobic VO2 intervals push you near your limit and pay off later in steeper climbs or surges. One coach-designed session is a 5 to 10-minute warmup, then three minutes in zone 5, three minutes in zone 1, repeated four times. Over four weeks, rotate endurance rides, threshold days, and a weekly VO2 session, with at least one easy or rest day, and you’ll be ready for upcoming big rides before winter hits.

Cadence, Heart Rate, and Common Power-Training Mistakes

Power is the north star, but pairing it with cadence and heart rate gives a fuller picture. There are many cycling performance metrics—heart rate, cadence, speed, distance—and they each tell a piece of the story. Watching heart rate alongside watts shows when your body finds a given power easier: when your heart rate stays the same but your power increases, you’re becoming a better cyclist. A steady cadence at target power also hints that your pedal stroke is smooth and efficient.

Two mistakes show up again and again. First, riders let easy zone 2 rides creep into tempo (zone 3). When used intentionally, tempo is helpful, but if quiet days drift upward, you lose the contrast between hard and easy. Second, people panic when they spike power on a climb during an endurance ride. If you surge above target briefly, you did not ruin the ride—dial it back and stay between the lines for most of the session. Over four weeks, the clean separation between easy, moderate, and hard efforts is what drives progress.

When your block ends, you can repeat an FTP test as a final check. It isn’t mandatory, but putting a new FTP number to your progress can be satisfying. Using power, cadence, and heart rate together turns your rides into clear feedback loops instead of guesses, and that’s where long-term gains really add up.
